Sleep hygiene basics
Sleep is less a switch than a slope. Most sleep trouble is about the hour before bed and the hour after waking, not about the moment your head hits the pillow.
Anchor your wake time first
Your body clock takes its strongest cue from when you wake and see light, not from when you go to bed. Keeping your wake time steady — including weekends — is the single highest-leverage change most people can make.
Getting outside for ten minutes within an hour of waking reinforces the signal far more effectively than indoor lighting.
Build a landing pattern
Give yourself a repeatable 30 to 60 minute wind-down so your body learns what is coming. The content matters less than the consistency.
- Dim the lights and lower screen brightness after dark
- Keep the bedroom cool, dark, and reserved for sleep
- Stop caffeine eight to ten hours before bed
- Treat alcohol as a sleep disruptor, not a sleep aid — it fragments the second half of the night
If you cannot fall asleep
Lying awake and trying harder trains your brain to associate bed with frustration. After roughly twenty restless minutes, get up, go somewhere dim, and do something quiet and unstimulating until you feel sleepy. Then return to bed.
A short written brain-dump of tomorrow's worries before bed reliably shortens the time it takes to fall asleep for people whose minds race.
When to get more support
Loud snoring with pauses in breathing, persistent daytime exhaustion despite adequate time in bed, or insomnia lasting more than three months are all worth raising with a clinician.
Tonight's wind-down
- 1Set one alarm for bedtime, not just for waking.
- 2Thirty minutes before, dim the lights and put your phone on a charger outside arm's reach.
- 3Write down anything you are afraid of forgetting tomorrow.
- 4Do one quiet, familiar thing — reading, stretching, a warm shower.
- 5Keep tomorrow's wake time the same, even if tonight goes badly.
